  4. Calculate Fat Intake. Dietary fat plays a vital role in a laundry list of body functions, related to both general health, energy and muscle building. So don't skimp on it - And FYI, eating fatty foods does not equate to being fat. Start by eating 30% of your calories from fat. To convert calories of fat into grams of fat, divide your daily fat intake (in calories) by 9.
  5. Calculate Carb Intake. Carbohydrates give you energy, but technically, your body doesn't even need them to survive (which is why we calculate carb intake last). But just because your body doesn't need carbs, it doesn't mean that you shouldn't have any. Okay, so now to calculating: You know how many total calories you need per day; and you also know how many of those calories will come from protein as well as how many will come from fat. So, to find the number of calories from carbs that you should eat per day, simply subtract protein calories and fat calories from total calories. In mathematical terms, that's: Calories from carbs = total calories - (protein calories + fat calories). To convert calories of carbs into grams of carbs, divide your daily carb intake (in calories) by 4.
  6. Eat Pre- & Post-Workout. Be sure to eat meals before and after your workout. Pre-workout nutrition fuels your muscles and provides your body with energy for the ensuing workout. In simple terms, post-workout nutrition halts catabolism (the breakdown of muscle caused by weight training) and triggers anabolism (the building/re-building of muscle). For pre-workout nutrition, eat 0.25 grams of protein per pound of bodyweight as well as 0.25 grams of carbs per pound of bodyweight. For post-workout nutrition, eat 0.25 grams of protein per pound of bodyweight and between 0.25-0.5 grams of carbs per pound of bodyweight. Fats are optional for both meals. These meals can be solid, "regular" meals; or they can be liquid meals, using weight lifting supplements such as whey protein and dextrose.
  7. Foods to Eat. I am a proponent of flexible dieting. It's much more productive to eat foods that you enjoy eating; restricting so-called "unhealthy" foods from your diet will make you less successful in the long term, and you'll constantly be grumpy. That said, you can't eat candy and junk food all day long without expecting to gain some hefty lard rolls on your pouch. Eating too much junk and greasy foods makes you fat because it produces a surplus of calories. So what to eat then? A large portion of your food should be common sense "healthy" foods, but never deprive yourself of a food you crave - Assuming you follow this one condition: Make sure you still hit your caloric requirements (step 2), protein intake (step 3), fat intake (step 4) and carbohydrate intake (step 5).
  8. Drink Water. Water is a true life force. Everything and everyone needs it. And you, in your muscle building pursuits, need a lot of it. Although it varies between people, and there are many factors that can influence your optimal water intake requirements, most people should try to drink about 1 gallon per day of high quality H20.
  9. Test & Modify. Put it into practice. Don't expect for your bodybuilding diet plan to work like a charm the first time around. You'll likely have to adjust the total calories up or down until you strike a balance. Aim for a steady rate of lean weight gain. On average, pure beginners can expect about 1-2 pounds per week (although a portion of this will be water weight). Check the mirror or take pictures; drop the calories if you start to resemble the Michelin Man. More experienced lifters will be should aim for a slower rate of weight gain (unless you want to be a fat blob) since it is more difficult to build muscle after the beginner stage.

Many bodybuilders believe the right nutrition is ultimately responsible for as much as 80% of a bodybuilder's success. Below are five basic guidelines for bodybuilders to use when planning your diet.

1. Get Enough High Quality Protein
All of the muscles in your body are formed from protein, and so it is important that you get enough extra protein in your diet to accommodate the muscle growth you are trying to achieve. Animal protein, is significantly more usable that the protein you can get from plant or vegetable sources. The protein present in egg white is one of the best sources of protein, as around 90% of it is absorbed easily by the body. The protein in milk is also readily absorbed, followed by white meats such as chicken and fish, and then by red meats.

2. Avoid REFINED Carbohydrates
I want to make it clear that carbohydrates are a vital part of any diet and should not be omitted unless you have some medical reason for doing so. However you should be trying to get your carbohydrates from unrefined and fresh sources like fruit and vegetables, and whole grains. The beauty of these types of carbohydrates is that they are Low GI foods, which provide lower peak but more long-lived sources of energy. Refined carbohydrates such as white flour and white sugar are High GI foods and provide large yet brief bursts of energy in the form of glucose. Because you can't use all of this energy at once, you have a short-term surplus which often gets stored as fat. It also leaves you flat and hungry once the short-term effects have worn off.

3. Minimize Animal Fats
All types of fats contain substantially more calories than either protein or carbohydrate. Animal fats however can be more harmful to the circulatory system, in particular the heart, than vegetable fats. This is relatively easy to do by avoiding egg yolks (which are quite fatty), eating fish and skinned poultry and avoiding high fat meats like pork.

4. Drink Lots Of Water
I don't think I need to go into this much, but dehydration has been shown to reduce performance levels. While you might want to reduce your fluid consumption immediately before consumption to make yourself looked more ripped, it is important that you keep you fluid levels up in your training to ensure that you are operating at your peak. Keep in mind that you will sweat quite a lot in the gym so you need to add extra water on top of the average 8 glasses a day that is a general recommendation.

5. Eat Four To Five Smaller Meals A Day
We are usually taught to eat three big meals a day, however if you are serious into your bodybuilding you might want to consider eating 4 or 5 smaller meals each day. By eating smaller meals more frequently you provide more consistent nutrient and energy levels for your body throughout the day, instead of large peaks and troughs. This also makes digesting meals a bit easier for your body as it doesn't have large volumes to content with.

Most everyone these days in the weight lifting gyms plan a strategy of high volume body part splits. The beginning of the week starts the high volume weekly parade starting with the chest, back, legs and then arm days. For some people they exercise all the same body parts, but on different days. Studies are now proving that low volume exercises are the best workouts to build muscle.

The high volume way of training has passed down through the years without revisiting whether this form of training is a good rational approach to building muscle. Also in the 60's the appearance of anabolic steroids really got the folks in the gym fired up and gung-ho to increase the volume of their workouts. The prevalent thinking is that you must increase your volume, and if you don't, you will not see any beneficial muscle growth.

People that take this type of approach will swear that you need the higher volume in order to get higher levels of growth hormone secretion. They don't realize that this hormone growth secretion can happen anytime you do any type of physical activity, even from the heat when you take a shower. And we all know we don't gain muscle growth in the shower. The bottom line is the growth hormones produced during the typical workout are not enough to make the slightest difference whatsoever.

If you are not blessed with great genetics in the muscle growth gene area then you are making a mistake by training with high volume lifting exercises. This type of training will drain your amino acid pool and glycogen stores, and this will dramatically increases the time it takes your body to recover. For example, if you do 8 - 12 sets of chest exercises, to really get your body the proper recovery time you should rest for a week. This cuts down on the actual muscle stimulus from your 8- 12 sets for chest to once a week; remember any additional workouts that week are fueled from a depleted amino acid and glycogen pool. Now just think if you cut down the volume, you would benefit more from training the same body part more than once a week because of the extra recover time.

The best workouts to build muscle are those that utilize exercises with lower reps and with heavier weights. You should aim to decrease the total sets per workout keeping them low, and the total sets per exercise should be even lower. I can understand how difficult it is to change from the high volume way of thinking, but you have to get away from thinking that you have to hit every muscle from every angle to induce muscle growth. This is simply not the case; I challenge you to observe your workout gym closely with an open mind. I would be willing to bet there is someone you never see doing hours of weight lifting and cardio who is in tremendous shape. I myself have seen people over the years that I never saw on the treadmill, or bike, or elliptical machine for extended times and they are very muscular with athletic bodies.

This a radical change from the traditional exercise philosophy and there will be proponents of higher volume workouts that will defend their stance. But remember it has always been difficult to change the prevalent ways of thinking. That's fine, let them continue to do what they choose; personally I have way more important things to do than spend all of my waking hours in the gym. If I can get the best workouts to build muscle in a fraction of the time I will choose that option every time.

Before these body builders there was a founding generation of body builders who ushered in the world of piling up muscle in the days when it wasn't conceived of. People like, Scott Wilson, Charles Atlas and Dan Lurie. These 'founding fathers' of body building and others have invented and perfected techniques and forms of lifting as well as ideologies of nutrition and lifestyle that paved the way, so that others could benefit from using them in the gym There is no need to reinvent the wheel, it is already spinning, just jump on!

Many people have no clue about how to train or what foods to eat to maximise their efforts. It is the purpose of this article to shed some light on the basics of entering into the gargantuan world of the body builders or the elite and toned look based lifestyle of the fitness trainers. The main purpose of this article is to help you begin to make a plan that will work for you!

In beginning assembly of any routine that is going to be of benefit, simplicity is the essence that will carry them forward to the next level. The first step is to look at the goals of what is in reality achievable over the course of a few weeks. When designing a routine, try to break it into the main basic muscle groups. The back, shoulders, legs, and chest groups, are the main ones to start with. Doing this will simplify a new persons point of reference for each group, and since our bodies don't isolate muscles in the real world, this way of thinking about muscles in terms of "the groups", facilitates a more natural look when all is said and done. Within each of the main muscle groups it will be important to train the targeted muscles. In thinking along these lines the body builder is identifying the muscle they desire to train and targeting them with a set of exercises and with purpose!

In building a proper training program that covers each of these muscle groups and yet isolates the exact muscle that the person is attempting to "hit". Some of the experts would say that it is important to not over train any muscle group; and in order to prevent this, that they should be broken out onto different training days. The idea behind this is that all of the muscle groups actually do overlap. If a person trains one series of muscles there are others in the next group that may be getting hit during the same workout. By exercising each muscle group on a different day the body builder is in fact separating and isolating the targeted muscles while allowing the other muscles to recover. In this way most of the people who utilize this type of "one day one group" system can condense their program down to a four or five days a week system.

By training two muscle groups on the same day that are not going to have an effect on each other, and by training a different muscle group the following day that also won't be over trained; the body builder is streamlining the amount of physical training time that they need to hit each group and still rest the muscles that were trained on a previous day. An example of a typical 5 day routine would be as follows.

Day one - Back and Biceps
Day two - Legs
Day three - Shoulders and Calves
Day four - Chest and Triceps
Day 5 - Repeat day one or take day off
By spreading out the training of each muscle group a longer cycle of training is achieved without over fatiguing the muscles. Although there are people who only train one muscle group per day, it isn't as efficient as the workout that allows more groups to be trained on the same day. The trick is to not over train anyone group. The feeling that not enough has been done to hit the muscle is common on one day one muscle group types of programs.

By training more groups the body exhausts it daily levels of muscular energy, and satisfaction is achieved. Try the two groups a day program before necking it back to just one group. The only exception to this rule of course is leg day. Because the leg muscles constitute the largest muscles in the body, it is important to give them their own day. Anyone who has properly trained legs on a "good day" will understand this. If they have been totally "hit" even walking down stairs becomes difficult for a few days. The above program cycle is just a suggestion, but it is a very common alteration for training in most gyms, and seems to suit the variety of training schedules most people can afford. 7 day programs just aren't feasible for people with full time jobs and families.

A combination of diet and exercise and getting enough rest and sleep will begin the new body builder on their path to the physique that they are after. By resting muscles for a day the muscle group has time to replenish its cellular energy levels and be ready for the next workout. Drinking plenty of water will hydrate the body and carry the much needed nutrients to the muscles so that they can grow.
 A secondary benefit to keeping the body hydrated is to wash away any lactic acid buildups that are happening to the muscles on their days off. By the time the body builder gets back to that muscle group in the four or five day period, the muscle is ready and recovered enough to begin the process all over again.

In other articles the requirements for a well thought out training program and system of nutrition that will work for each body builder will be discussed. The main thing is to become familiar with the weights and equipment in the gym that you are using, and decide how best to apply them towards a routine that will build muscle. Not all gyms have exactly the same equipment, but if the gym panders to the bigger body builders, rest assured that there is sufficient equipment to begin with!

The trick though is to stick to that "simple plan" for the first few months. The grandiose ideas that fitness and strength can be gained over the short term is a dangerous one, and should be dismissed. The use of artificial means of muscle enhancement and those short cuts that you will hear about are dangerous and harmful to your body. There truly are no shortcuts that can make your body better than simple plans and hard work. The movement of "pumping iron" was implemented by guys and girls who led the way in the world of body building, if the newbies to the world of body building read their writings over time, it will quickly become evident that many of them had tried the short cut methods with sometimes drastic results.

There Is nothing more detrimental to this life style or training programs than an injury. If a newcomer to the sport pushes the envelope to hard too fast, the resultant payoff is "time off" because it's virtually impossible to train when muscle groups are torn and health problems arise from the use of steroids and metabolic enhancements are factored in. Another truth to the world of body building and fitness is that it is not just a sport; it can be considered a lifestyle. As such it is not only a social setting where friendships and trusts can develop, but also a place where a person can feel good about their achievements and proud of overcoming the obstacles that are intrinsic to the sport of body building! Natural bodybuilding is not easy, unless of course you are a genetic freak (very few of us are). In order to get a great looking physique naturally (without the help of dangerous drugs like steroids or growth hormones) you will have to work hard, VERY hard.

This is for anyone who wants to improve their physique through the attainment of muscle mass. The tips here may be self evident to the more advanced lifter, but my focus is not world champion athletes. Rather, I am writing this material for novice bodybuilders; a set of people that consists of anyone who can benefit from improved muscular size and strength. Let's call this 'beginner bodybuilding', an introduction to the process of creating a well rounded, functional physique.

In past installments we have discussed specific elements of weight lifting for mass, including technique and exercise selection for specific goals, sample beginner bodybuilding routines, motivation for long term success, and nutrition. This article is about putting it all together.

It is a widely accepted economics principle that 80% of your returns will be produced through 20% of your efforts. This means that gains will be highest if you focus most of your time and resources into the most important activities. Success is not typically garnered by those who sweat the small stuff; the time spent shaving your legs before a swim meet could have been spent training, outlining a nutrition program, rehabilitating injuries, or doing a number of different things that would contribute to greater performance. Weightlifting for mass is no different. Any beginner bodybuilding routine is going to focus on the big picture and setting a foundation of success by consistently working the 20%.

Let us start with an example of a prototypical beginner bodybuilder. This person is 6 feet tall, 175lbs soaking wet, and wholly unimpressive without his shirt on. Whether he wants to mass build for sports performance, self confidence, or for an actual bodybuilding contest, his end goal is the same. Given this person's metrics, we can assume that he is underweight. A comprehensive plan to add meaningful mass to his frame will focus on basic barbell movements across a broad spectrum of rep ranges and must include a nutrition plan that addresses his specific body type. An underweight novice lifter must not waste precious hours and calories hammering away at endless sets in the gym. Rather, as a hard gainer, he must carefully choose where to expend effort, eat, recover, and repeat the process the next day. This lifter must also be vigilant in his quest for quality nutrient consumption. A clean diet consisting of heavily of animal protein, whey, and vegetables ensures that quality mass will be gained while simultaneously reducing body fat. Ignore those who insist on bulking and cutting phases; this tactic is inefficient and only for those who can only handle one task at a time.

For long term success, the beginner bodybuilder should become comfortable with the main lifts (squat, deadlift, bench press, bent row) and steadily improve his work capacity. Consistency is paramount, both in and outside of the gym. Clean foods must be bought ahead of time, meals prepared in bulk, and protein shakes prepared before work or school. Every protein shake consumed and every barn-burning workout completed at the price of much pain is a single brick laid in an ever growing wall. These bricks accumulate over time to fashion your future. Whether this wall represents a sturdy fortress or a crumbling facade will depend entirely on how well each individual brick was formed.
I recommend first finding your '20%'; outline the three or four most valuable points that you can focus on for long term success. Write them down and study them on an hourly basis. Every morning, every meal, every training session, and every night before bed you should read this list and think of how you are going to execute right now. Think of how you have done in the past, and think of what you will do tomorrow. A beginner bodybuilding outline should look something like this:
1. Consume 300 grams of protein a day, MINIMUM!
2. Eat clean; no fast food, sugar, or processed carbohydrates!
3. Set a repetition record next workout on one of the main barbell exercises.
4. Don't skip the cardiovascular work! Fasted walking in the morning followed by high intensity intervals post-workout.

This is the boiled down list of the most important factors to generating progress, both short and long term. By following these four simple items every day, your physique will change faster than you thought possible. Muscle will sprout up in weak areas, your midsection will shrink, you will become energized and confident, and your resolve for more progress will be strengthened. Remember, success begets success.

Now write down your 20%, tape it to the bathroom mirror, and don't engage in any activity without first asking yourself how this contributes to your immediate goals.

Top 5 Classic Bodybuilding Exercises

There are a few exercises that have stood the test of time and made numerous men and women famous and rich. Athletes, bodybuilders, models and even Hollywood actors have used these exercises for a very long time and they have worked wonders for them. Romanian Deadlift - The famed deadlift is a devil of an exercise which I truly despise. It is one of the most physically demanding exercises I ever have to perform but I cannot deny its effectiveness. The deadlift is primarily a lower back exercise and it's responsible for creating that deep ridge in the middle of the your back (median furrow) that makes it appear thicker.

Clean & Jerk/Clean & Press - This is another excellent overall mass builder. unfortunately, just like the deadlift, it is equally if not even more physically demanding. It is an excellent builder of the traps, shoulders, legs and core. The technique is very difficult to master, often requiring months of tuition before you're able to execute it properly. Your best bet is to join an Olympic weightlifting club and learn from them.

Bench press - The traditional bench press is probably the most popular body building exercises around. It's also an ego boost to be able to bench press a ridiculous amount of weight. However, the smarter ones will know that the bench press was really intended to build the chest and so using moderately heavy weight is ideal for more rapid muscle development. The beauty of the bench press is that you are able to adjust the angle of the bench to work on different parts of your chest.

Bent Over Row - A classic back exercise, the bent over row is the bread and butter exercise for anyone looking to thicken the back area. It's also a dangerous exercise that leaves your back in a vulnerable position. Unfortunately, it has been responsible for just about all the back problems I have had in the past so I now avoid it like a snail does salt. Either way, its efficacy cannot be doubted. It's absolutely brilliant for back development.
